Beta-Alanine
Evidence: ★★★★☆ · Status: OTC Supplement
In plain English
Hard effort floods muscle with acid ("the burn"). Beta-alanine builds up an acid-sponge (carnosine) so you can push through the burn longer — perfect for the 1–4 minute effort range.
How it works
Rate-limiting precursor to muscle carnosine (synthesised by carnosine synthase, CARNS1). Carnosine buffers intracellular H⁺ ions that accumulate in high-intensity work — delaying the acidosis that forces you to stop.
Molecular target & official sources
CARNS1 carnosine synthase (NCBI Gene) · Beta-alanine (PubChem CID 239)
Protocol
3.2–6.4 g/day (split doses to reduce tingling); saturates over 4–6 weeks.
Watch out
Harmless skin tingling (paraesthesia).
Bottom line
Excellent for Hyrox-style intervals. Stacks with creatine (different energy systems).
Helps with: Build Muscle & Strength · Endurance
The human evidence
Multiple meta-analyses (e.g. Hobson 2012, Saunders 2017) show a small but reliable improvement in high-intensity exercise capacity for efforts lasting ~1–4 minutes, via raised muscle carnosine buffering acid build-up. Well-replicated; benefit is specific to that time domain, not to strength or endurance.
Stacks with
Creatine (different energy system — complementary) and sodium bicarbonate (intracellular + extracellular buffering).
Avoid combining with
Nothing serious. The harmless skin-tingling (paraesthesia) fades if you split doses or use a sustained-release form.
Availability & where to buy
Available over the counter. Widely available OTC — e.g. iHerb (ships worldwide); in Singapore also Guardian, Watsons, GNC, Shopee / Lazada. Look for a third-party-tested / GMP mark and check the dose per serving. Cheap — ~S$20–30 for 2–3 months. Buy plain beta-alanine powder; the branded "CarnoSyn" is the same molecule.
